One of the first questions people ask when starting a body recomposition is also one of the hardest to answer with a single number: how many calories should you actually eat?

Search online and you'll find calculators promising to give you an exact target within seconds. Enter your age, weight, height and activity level, subtract 500 calories, and apparently you have your diet.


It's a useful starting point, but the human body is rarely that predictable.

Two people of the same age, height and body weight can have noticeably different energy requirements because of differences in body composition, daily movement, occupation, training volume and lifestyle. Even your own calorie requirements aren't fixed. They can change as your body weight, activity and training change.


This matters even more during body recomposition because the goal isn't simply to make body weight decrease as quickly as possible. You're trying to create an environment where fat mass can decrease while lean tissue is preserved or, when circumstances allow, increased.

An unnecessarily aggressive deficit can therefore work against the outcome you're trying to achieve. At the opposite extreme, eating too much because you're afraid of losing muscle can make meaningful fat loss difficult.


The solution is not finding a magical calorie equation. It's using an estimate to establish a sensible starting point, collecting real-world data and then adjusting your intake according to how your body actually responds.

How Many Calories Do You Need for Body Recomposition?


Your body recomposition calories depend first on how much energy you expend.

Every day, your body uses energy to keep you alive, digest food, move around and exercise. Together, these components make up your total daily energy expenditure (TDEE).


A useful way to think about it is:

BMR + daily movement + exercise + digestion = total daily energy expenditure

Your basal metabolic rate (BMR) represents the energy your body would use at rest to maintain essential physiological functions. For most people, this accounts for the largest portion of daily expenditure.


Then comes physical activity. This includes deliberate exercise, but also everything you do outside the gym: walking to work, taking the stairs, standing, cleaning the house and simply moving throughout the day. This non-exercise activity can vary enormously between individuals.

Exercise adds another component, while digestion itself also requires energy—the thermic effect of food.


Your TDEE is therefore much more than the calories displayed on your smartwatch after a workout.


If you consume roughly the same amount of energy that you expend over time, you're around maintenance calories. Eat consistently below that level and body mass will tend to decrease; eat above it and body mass will tend to increase.

The challenge is determining where maintenance actually is.

How to Calculate Your Body Recomposition Calories


A calorie calculator can provide a reasonable starting estimate, provided you understand what the number actually represents.

One commonly used equation is the Mifflin-St Jeor equation, which estimates resting energy requirements from weight, height, age and sex.


For men:

BMR = (10 × weight in kg) + (6.25 × height in cm) − (5 × age) + 5


For women:

BMR = (10 × weight in kg) + (6.25 × height in cm) − (5 × age) − 161

Imagine a 35-year-old man weighing 80 kg at 180 cm.


His estimated BMR would be approximately:

800 + 1,125 − 175 + 5 = 1,755 kcal/day


That does not mean he should eat 1,755 calories. It simply estimates his resting requirements.

To estimate TDEE, BMR is typically multiplied by an activity factor. Someone largely sedentary will have a lower multiplier than someone training regularly and moving throughout the day.

This is where precision starts to decrease.


Terms such as "moderately active" are subjective. Two people who both train four times per week might have completely different daily expenditure if one works at a desk and averages 4,000 steps while the other works on their feet and averages 12,000.


Wearable devices can provide additional context, but their calorie-expenditure estimates shouldn't be treated as exact measurements either.


So if a calculator estimates your maintenance at 2,600 calories, don't interpret that as:

"My maintenance is 2,600."


Interpret it as:

"2,600 calories is my current hypothesis."


You now need data to test it.


Before Choosing a Deficit, Establish Your Real Calorie Baseline


This is the step that is often skipped.

Someone decides they want to lose fat, calculates a theoretical TDEE of 2,500 calories and immediately drops to 1,800. If body weight falls, the diet appears to be working, but we still don't know whether such a large reduction was necessary.


A more controlled approach is to spend approximately two to three weeks establishing a baseline before deciding how aggressive the next phase needs to be, particularly when you have little reliable information about your current intake.


Start by estimating BMR and TDEE, then choose a reasonable and consistent calorie intake rather than immediately chasing the largest possible deficit. In practice, this may initially fall somewhere between estimated BMR and TDEE depending on the person's starting point, previous intake and goals.


During those two or three weeks, try to keep the major variables reasonably stable. Track calorie intake consistently, maintain your normal training schedule and avoid deliberately changing your daily steps every few days.


At the same time, collect a small set of useful measurements:

  • morning body weight and preferably a weekly average;

  • waist circumference;

  • average daily steps;

  • training performance;

  • hunger, energy and recovery;

  • progress photographs when appropriate.


After a few weeks, those data begin to tell a much more useful story than the calculator alone.

Suppose your estimated maintenance was 2,600 calories and you consistently consumed around 2,400 while body weight and waist circumference remained essentially unchanged. Your real-world maintenance may be closer to that intake than the original calculation suggested.


Alternatively, if you're eating 2,400 calories and steadily losing weight while maintaining strength, you're clearly below your current expenditure.

This is the principle I prefer:

Use equations to choose where to start. Use your body's response to decide where to go next.

A Note About Eating Below Your BMR


BMR is not a universal physiological "minimum calorie intake." It is an estimate of resting energy expenditure, so technically it should not be interpreted as a hard threshold below which nobody can ever eat.


However, deliberately setting your own diet below estimated BMR can create a substantial deficit once exercise and normal daily activity are considered.


As a practical rule, I would not recommend intentionally setting calorie intake below estimated BMR without guidance from an appropriately qualified healthcare or nutrition professional. A more aggressive diet isn't automatically a better body recomposition strategy, particularly when preserving training performance and lean tissue is part of the objective.

Should You Be in a Calorie Deficit for Body Recomposition?


Not everyone trying to improve body composition needs the same nutritional phase.

A beginner carrying a relatively high amount of body fat may be able to gain muscle while losing fat in a moderate calorie deficit, particularly when resistance training provides a new stimulus.


Someone returning to training after a long break may also experience rapid improvements in strength and lean tissue because of muscle memory, even while consuming fewer calories than they expend.


The situation becomes different as someone gets leaner and more experienced.

An already lean, advanced lifter has much less potential to add muscle while simultaneously losing significant amounts of fat. Maintenance calories—or eventually a small surplus—may become more appropriate if muscle growth is the primary objective.


A useful framework looks like this:

These aren't rigid prescriptions. They're starting points that should be refined using the baseline data we discussed above.

Body recomposition is a spectrum, not a single diet.


How Large Should Your Body Recomposition Calorie Deficit Be?


If a deficit is appropriate, the next question is how large it should be.

This is where patience matters.


A deficit of roughly 5–10% below maintenance is relatively conservative. Fat loss will generally be slower, but training performance, recovery and dietary adherence may be easier to maintain.


Around 10–20% represents a more substantial deficit and may be appropriate for individuals who have more body fat to lose and tolerate dieting well.

As the deficit becomes increasingly aggressive, faster scale weight loss comes with greater trade-offs. Hunger can increase, training performance may suffer and preserving lean mass becomes progressively more important.


This is why automatically subtracting 500 calories from everyone's estimated maintenance is a poor way to personalise a body recomposition diet. Five hundred calories represents 25% of a 2,000-calorie maintenance intake but only around 14% of a 3,500-calorie maintenance intake.

The relative size of the deficit matters.


For body recomposition, the objective isn't to create the largest deficit you can survive. It's to create enough of an energy deficit to promote fat loss without unnecessarily compromising the training stimulus and recovery required to maintain muscle.

Can You Build Muscle at Maintenance Calories?


Yes, under the right circumstances.

Maintenance is sometimes misunderstood as a state where nothing changes because body weight remains stable. But body weight and body composition are not the same thing.

Imagine someone begins resistance training at 75 kg. Three months later, they still weigh around 75 kg, but their waist is smaller, major lifts have improved and progress photographs show noticeably more muscular definition.


The scale says zero progress.

Body composition says otherwise.

If fat mass decreases while a similar amount of lean tissue is gained, total body weight can remain relatively stable.

This is genuine body recomposition.


Beginners, detrained individuals and people with sufficient stored energy generally have the greatest potential to achieve this. The process becomes progressively harder as someone becomes leaner and approaches their muscular potential.


Maintenance can therefore be a powerful strategy when the goal is improving composition rather than simply reducing scale weight.

It also highlights why evaluating progress through body weight alone can be misleading.


When Should You Eat More Calories for Body Recomposition?


One of the most damaging assumptions in dieting is that when progress becomes difficult, the solution must always be to eat less.

Sometimes it isn't.


Imagine someone who has been dieting for months. Calories have gradually decreased, body weight is considerably lower, training performance is deteriorating and daily movement has unconsciously declined. Hunger is high and adherence is becoming increasingly difficult.

Reducing calories again may produce further weight loss, but it isn't necessarily the best next step for improving body composition.


A period around maintenance can sometimes create a more productive environment for training, recovery and adherence before another fat-loss phase begins.

Similarly, someone whose primary limitation is gaining muscle may eventually need more energy rather than less.


This doesn't mean increasing calories magically "repairs" a damaged metabolism, and a reverse diet should not be presented as a metabolic hack. It simply means that nutritional requirements change as goals and circumstances change.


Sometimes progress requires reducing calories.

Sometimes it requires maintaining them.

And occasionally, it requires eating more.

The decision should come from data rather than fear of increasing the number in your food tracker.


How to Know if Your Body Recomposition Calories Are Working


This is where the process becomes much more useful than simply following a calculator.

Instead of asking whether your weight decreased this morning, look at several variables together.


Body weight provides useful information when viewed as a trend rather than an individual measurement.

Waist circumference gives additional context about changes around the midsection.

Progress photographs can reveal changes that neither measurement captures particularly well.


Training performance adds another layer. If your waist is gradually decreasing while your major lifts remain stable or improve, that's generally a positive sign during a fat-loss-oriented recomposition phase.


Daily activity also matters. If calorie intake hasn't changed but your steps have fallen from 10,000 to 5,000 per day, your energy expenditure may have changed considerably.

When Should You Adjust Your Calories?


Probably less often than you think.

Body weight can remain unchanged for several days because of fluctuations in water, glycogen, sodium intake, digestion and hormonal factors. Reacting to every short-term change creates a diet that is constantly moving without giving any intervention enough time to evaluate it.


Look for trends across weeks.

If adherence is genuinely good, activity is reasonably stable and several indicators show that progress has stalled, then a small adjustment may be appropriate.


That could mean reducing calorie intake modestly, increasing daily activity or changing another relevant variable. Which option makes most sense depends on the person.

Avoid the temptation to make several changes simultaneously. If you reduce calories dramatically, add four cardio sessions and increase steps at the same time, you may produce weight loss—but you won't know which intervention was necessary.


A better process is:


Observe → Evaluate → Adjust → Observe again.


Body recomposition becomes much easier to manage when every change has a reason.


Common Body Recomposition Calorie Mistakes


The first common mistake is starting too low. People often assume that faster weight loss means better progress, forgetting that body recomposition also involves preserving or building muscle.


Another is treating calorie calculators and wearable devices as laboratory measurements. Both can be useful, but neither tells you your exact daily expenditure.

Weekend intake is another frequent blind spot. Eating 2,000 calories from Monday to Friday and considerably more on Saturday and Sunday can produce a very different weekly energy balance from the one shown in your weekday food diary.


People also underestimate changes in activity. As diets become more demanding, spontaneous movement can decrease, which means energy expenditure isn't necessarily constant throughout a long fat-loss phase.


Finally, don't change calories simply because the scale hasn't moved for three days. Collect enough data to distinguish a real plateau from normal biological noise.

Final Thoughts


There is no perfect body recomposition calorie number waiting to be discovered by a calculator.


There is a starting estimate.


Then there is evidence.


Calculate your approximate BMR and TDEE, spend enough time establishing what your current intake is actually producing, and use changes in body weight, waist circumference, training performance and activity to guide the next decision.


For many people, those initial two to three weeks of observation can prevent months of unnecessarily aggressive dieting.


If fat loss is required, use a deficit large enough to create progress but small enough to preserve the quality of the training you're relying on to maintain muscle. If body weight remains stable while waist measurements decrease and performance improves, don't assume nothing is happening simply because the scale isn't moving. And if prolonged dieting is compromising training and recovery, eating even less isn't automatically the answer.


Body recomposition is ultimately a process of estimating, measuring and adjusting.
